About glutes training

The glutes are composed of three muscles: the gluteus maximus (the largest muscle in the body), gluteus medius, and gluteus minimus. The gluteus maximus is the primary hip extensor and external rotator. The gluteus medius and minimus handle hip abduction and stabilize the pelvis during single-leg stance. Strong glutes are critical for squatting, deadlifting, sprinting, and injury prevention at the knee and lower back.

Training tips

How to train effectively

  • Hip thrusts and glute bridges are the most effective glute isolation exercises. They place peak tension at full hip extension where the glutes are maximally contracted.
  • Include hip abduction work for the gluteus medius. Banded lateral walks and cable hip abductions strengthen this often-neglected stabilizer.
  • Squat deep. The glutes are most active in the bottom portion of a squat when the hip is fully flexed.
  • Use a combination of heavy compound movements (squats, deadlifts) and moderate-load isolation (hip thrusts, kickbacks) for complete development.
Common mistakes

What to avoid

  • Overarching the lower back at the top of hip thrusts. Posterior pelvic tilt at lockout keeps the tension on the glutes instead of the lumbar spine.
  • Only training glutes through squats. Squats are a quad-dominant pattern for many lifters. Direct glute work fills the gap.
  • Skipping single-leg patterns. Bulgarian split squats and single-leg hip thrusts expose and correct glute imbalances between sides.
