About chest training

The chest muscles, primarily the pectoralis major and pectoralis minor, control horizontal pressing and arm adduction. The pectoralis major has two heads: the clavicular (upper) head and the sternal (lower) head. Training both heads through varied pressing angles builds balanced development. The chest responds well to moderate rep ranges (8 to 12) with progressive overload on compound pressing movements.

Training tips

How to train effectively

  • Vary your pressing angle. Incline work emphasizes the upper (clavicular) head, flat bench targets the sternal head, and decline shifts focus to the lower fibers.
  • Retract and depress your scapulae before pressing. This creates a stable base and reduces shoulder strain.
  • Use a full range of motion. Cutting depth short limits muscle activation and long-term growth.
  • Include at least one isolation movement (flies or cable crossovers) to train the chest through adduction, which pressing alone does not fully cover.
Common mistakes

What to avoid

  • Flaring the elbows to 90 degrees during pressing. A 45 to 75 degree angle protects the shoulder joint.
  • Bouncing the bar off the chest. This removes tension from the target muscle and increases injury risk.
  • Neglecting the upper chest. Without incline work, the lower and middle fibers dominate, creating an imbalanced appearance.
